[01]Hammer Throw for Beginners

Your first 6 weeks of hammer

Weeks 1-2: stance, winds, safety

Learn the stance (back to the throwing sector, feet shoulder-width apart), the two-wind rhythm, and ring-safety basics. No turns yet. Hundreds of winds at this stage.

Weeks 3-4: first turn from a static start

Add one turn from the static wind position. Heel-toe pivot, hammer at the low point in front. Volume comes from drills, not full throws.

Weeks 5-6: two turns and standing throws

Stack a second turn. Begin standing throws from a 2-foot stance to learn the release. By week 6, most beginners can throw a legal full throw with 2-3 turns.

Hammer Throw for Beginners FAQ

Common questions athletes and coaches ask about this topic.

Is hammer throw safe for beginners?
Yes, with proper coaching, a cage, and a controlled ring. The hammer cannot be thrown safely in casual settings, find a coach or program with a cage.
What hammer weight should beginners use?
Most beginner programs start with a 3 kg or 4 kg hammer regardless of gender, transitioning to the competition weight once technique is established.
Do I need to be strong to throw hammer?
Some strength helps but technique dominates. Many of the best HS and college hammer throwers are 150-180 lb athletes with great rotational mechanics.
How far should a beginner hammer throw?
After 6-12 weeks of consistent practice, most HS-aged beginners reach 25-40 meters with the appropriate weight. Distance grows rapidly in the first 18 months.
Can I learn hammer without a coach?
Not safely. The hammer is the only event in track and field where freelance learning is genuinely dangerous. Find a program with a coach and cage.
